I am not an expert by any means.. but my team trains by mixing long distances with speed work.

Ex.

Monday - long run

Tuesday - Sprints

Wednesday - long recovery run

Thursday - Hill workout (run up a hill several times in a row)

Friday - Faster long run ( 4 miles at 8 minute mile pace)

Saturday - Easy jog, not too long, lots of streching

Sunday - rest
