It depends what event do you want to train for? because i myself run the 1600m and usually i go run like 3-5 miles depending on how i am feeling and sometimes some speed workouts. It just depends what event you are planning on running now if you are running the 400meters I'm assuming you lift weight and you do a lot of strength training. It just depends.
A warmup is a warmup and done prior to a workout. It can be considered movement and exercise but it isn't the workout.

No aerobic riders and stationary bikes are not similar. If you need a good warmup an aerobic rider would be perfect. The aerobic rider has a limit to its workout level. A stationary bike burns more calories and is used when you want a tougher workout.

Stretching could be touching your toes or things like that, and it normally improves flexibility. A workout builds muscle and endurance. Push-ups, curl-ups, pull-ups, leg lifts, and sprints are good examples of workout type exercises. A cool down helps your body to get rid of latic acid build up and keeps you from getting sore. Again, this is normally a light jog.
