Warm up before starting your leg workout and cool down/stretch afterward to prevent injury and promote recovery. Training your legs in the gym is a great way to build strength and muscle. Squats and Romanian deadlifts (RDLs) are two effective exercises that target different areas of your legs.
Here is my guide on how to perform these two exercises:
Squats:
*Start by setting up a squat rack with an appropriate weight on the barbell.
*Stand with your feet shoulder-width apart and position the barbell across your upper back, resting it on your traps.
*Keep your chest up, engage your core, and maintain a neutral spine throughout the movement.
*Bend your knees and lower your body down as if sitting back into a chair, keeping your weight on your heels.
*Go as low as your mobility allows while maintaining good form. Aim for your thighs to be parallel to the floor or slightly below.
*Push through your heels and extend your legs to return to the starting position.
*Do as many sets/reps as you like but i recommend 3-4 sets of each exercise with a rep range of 8-12 reps per set.
Romanian Deadlifts (RDLs):
*Begin by standing with your feet hip-width apart, holding a barbell in front of your thighs with an overhand grip.
*Keep your knees slightly bent, maintain a straight back, and engage your core.
*Hinge at your hips and lower the barbell towards the ground while maintaining a slight bend in your knees.
*Keep the barbell close to your body as you lower it down, feeling a stretch in your hamstrings.
*Once you reach a comfortable range of motion or feel a good stretch, engage your hamstrings and glutes to raise the barbell back up.
*Maintain control throughout the movement, focusing on the contraction in your hamstrings and glutes.
*Do as many sets/reps as you like but i recommend 3-4 sets of each exercise with a rep range of 8-12 reps per set.

well first lift weights to get strength on your arms. then get a punching bag and train. also you could jog to get endurance on your legs.
Jogging it. But to run a good and efficient race your legs will have acid no matter what. So you will need to train harder to get your legs use to it.
