I like his plans as they allow the runner to have hard days followed by easy days, track days and hill days and usually one day off for rest. I have rarely found a person that follows his training plan to be hurt. Some plans are so "advanced" that the runner can not get to the starting line without an injury. Most of his plans require 10 - 18 weeks of training.

it depends if the course has a lot of hills or not. going up hills usually slow a person down so the time would be slower. other than that, i think 22 minutes is a really good time. i'm about the fourth fastest runner on my team right now and i use to run 22's, i just recently broke 22 and i ran high 21's..so if you're running about a 22, you can definitely hit 21 minutes so keep it up !

It is very important to have good core strength, it'll help your body be used to running for a long time without any breaks. Especially since in cross-country you have run on hills, in mud, gravel, rivers, and anything really. Cross-country isn't like track and has just one type of ground. Which means you need a lot more strength in certain areas.
